Collagen Supplements for Women: What the Science Actually Says

You cannot scroll very far these days without collagen appearing somewhere. It is in coffee sachets, fancy powders, gummies and skincare, and it is marketed to women as the answer to smoother skin, stronger nails and younger-looking everything.
So the question I hear most often, in clinic and in my inbox, is a fair one: is collagen actually worth your money, or is it clever marketing?
As a CORU Registered Dietitian, I want to give you the honest, evidence-based answer, not the influencer version. In this article I will walk you through what collagen actually is, what the research does and does not support, who is most likely to benefit, and my honest take on whether it is worth taking. Where I make a claim, I have referenced the study behind it so you can see the evidence for yourself.
What is collagen?
Collagen is the most abundant protein in your body. It makes up roughly a quarter to a third of your total protein, and it is the scaffolding that holds you together. Your skin, bones, tendons, ligaments and cartilage all rely on it for strength, structure and stretch (Dewi et al., 2023).
Think of collagen like the framework of a house. When the framework is strong and well maintained, everything holds its shape. When it starts to weaken, you see the effects on the surface.
Why collagen declines with age
Here is the part that matters for women especially. Your body's own collagen production begins to slow from your mid-20s, dropping by around 1% a year after that (Dewi et al., 2023). Sun exposure, smoking and pollution speed that decline up further.
Oestrogen also helps support collagen production. As oestrogen falls around perimenopause and menopause, collagen loss tends to accelerate, which is one reason many women notice changes in their skin, joints and hair around this time. This is not a personal failing or something you have done wrong. It is biology, and understanding it is the first step to making a sensible decision about whether supplementing is right for you.
Native collagen versus hydrolysed collagen
You cannot simply eat collagen and have it glide straight to your skin. Native collagen, the intact protein, is a large, tightly wound molecule that is hard for your gut to absorb.
That is why almost every supplement worth considering uses hydrolysed collagen, also called collagen peptides. Hydrolysing breaks the large protein into much smaller fragments that dissolve easily and are absorbed far more readily (Dewi et al., 2023). Contrary to the old assumption that your gut simply breaks all of this down into nothing useful, research shows that certain small collagen fragments do survive digestion, reach the bloodstream, and appear to signal your own cells to build more collagen.
You will also see different types and sources on the label:
- Bovine and porcine collagen (from cows and pigs) provides Type I and Type III collagen, the types found in skin and bone.
- Marine collagen (from fish skin, scales and bones) is mostly Type I, comes in smaller peptides, and is absorbed roughly 1.5 times more efficiently, which is why it features heavily in skin research.
- Undenatured Type II collagen is used specifically for joints, and it works through a completely different mechanism (more on that below).
Does collagen actually work? How it can be beneficial
This is where honesty matters, because the evidence is genuinely mixed depending on what you are taking it for. Let me go through it area by area.
Collagen for skin: promising, but with a big asterisk
On the surface, the skin research looks impressive. Systematic reviews of randomised controlled trials have reported that taking hydrolysed collagen for around 8 to 12 weeks improved skin hydration and elasticity compared with a placebo (Dewi et al., 2023). The most commonly studied doses sat between roughly 2.5g and 10g a day.
Now the asterisk, and it is a big one. A 2025 review published in The American Journal of Medicine looked at who paid for these studies. When the researchers separated out the trials, studies funded by supplement or pharmaceutical companies showed clear benefits, but the high-quality independent studies (the ones with no industry funding) found no statistically significant effect on the signs of skin ageing (Myung & Park, 2025).
That is exactly the kind of pattern that should make all of us pause. So here is my honest read: the evidence is not strong enough for me to promise collagen will visibly change your skin. The best-proven ways to look after your skin are daily sun protection, not smoking, topical retinoids, and eating enough protein and vitamin C to support the collagen your body makes itself.
Collagen for joints and osteoarthritis: the strongest evidence
This is where collagen has its most consistent support. Meta-analyses of human trials have found that oral collagen reduced joint pain and stiffness in people with osteoarthritis, including a meaningful drop in pain scores compared with placebo (Simental-Mendía et al., 2025; Carrillo-Norte et al., 2024).
There are two different mechanisms at play. Hydrolysed collagen appears to support the cartilage matrix, and in animal studies it protected cartilage and reduced inflammation (Dar et al., 2017). Undenatured Type II collagen works differently again, through something called oral tolerance, where a very small dose helps calm the immune response that drives joint inflammation.
One honest caveat: some of the most dramatic numbers you might see quoted, such as 79% to 91% pain reduction, come from studies in horses, not humans. The human results are genuinely positive, but more modest than the headlines. If you have joint pain or osteoarthritis, this is the area where collagen is most likely to be worth a conversation with your GP or dietitian.
Collagen for muscle and strength
This one matters for women, particularly as maintaining muscle gets harder around the menopausal transition. Here is the key thing to understand: collagen is technically a low-quality protein. It is low in essential amino acids and contains almost no leucine, which is the main trigger your body uses to build muscle (Oikawa et al., 2020). Whey protein, or a good spread of quality protein across your day, is far better for building and maintaining muscle.
Where collagen may help is the connective tissue around the muscle, your tendons and framework. In one study, older men with age-related muscle loss who took 15g of collagen a day alongside resistance training gained more muscle mass and strength than those who trained without it (Zdzieblik et al., 2015).
So the bottom line for strength is this: prioritise total protein and resistance training first. Collagen is a possible add-on for tendon and joint support, not a replacement for quality protein.
Collagen for bone health
This is a promising and directly relevant area for women. In a randomised controlled trial, specific collagen peptides improved bone mineral density in postmenopausal women (König et al., 2018). Bone density naturally declines after menopause, so this is a genuine plus worth keeping an eye on, even though the research here is still building.
Collagen for hair and nails
There are some encouraging signals here, with sensible caveats. For nails, a small study found that 2.5g of collagen peptides a day for 24 weeks led to faster nail growth and fewer broken nails, though it was a small, open-label trial, which is a weaker study design. For hair, a supplement containing marine collagen alongside other nutrients improved hair and scalp condition, and a separate 12-week trial reported improvements in hair and scalp measures (Reilly et al., 2024).
The honest caveat: several of these hair studies combine collagen with other ingredients such as iron, selenium and amino acids, so we cannot pin the benefit on collagen alone. Treat the hair and nail evidence with cautious optimism rather than certainty.
The vitamin C connection
Whatever collagen you take, your body needs vitamin C to actually build stable collagen. Vitamin C is a required cofactor for the enzymes that lock collagen into its strong, stable structure. Without enough of it, you produce weaker collagen no matter how much you consume. This is why studies often pair collagen with 100mg to 200mg of vitamin C, and it is easy to get from food such as peppers, citrus, kiwi, berries and broccoli.
Who is collagen beneficial for?
Let me be straight with you about who is most likely to see a benefit, and who probably does not need to rush out and buy it.
You might genuinely benefit if you are:
- A woman with joint pain or osteoarthritis (this is where the evidence is strongest)
- Active and training, and looking for tendon and connective tissue support
- Thinking about bone health, particularly around and after menopause (emerging but promising)
- Dealing with brittle nails or thinning hair (modest, cautiously optimistic)
You probably do not need to prioritise it if you are:
- Hoping collagen alone will dramatically change how your skin ages (the independent evidence is weak)
- Trying to build muscle (quality protein and resistance training do that job far better)
- Not yet eating enough protein day to day (sort the foundations first)
This is the part I always come back to as a dietitian. Before spending money on a supplement, the foundations matter far more. Enough total protein spread across your day, plenty of vitamin C rich fruit and vegetables, not smoking, and daily sun protection will do more for your collagen than any powder. Your body builds its own collagen beautifully when you give it the raw materials. Meat, fish, eggs, dairy, beans and a colourful plate all support that, and bone broth naturally contains collagen too.
Is collagen safe? What to look for
For most people, collagen is well tolerated, with only occasional mild effects such as a feeling of fullness or bloating. The bigger issue is quality control, because supplements are not tested for safety or effectiveness before they go on sale the way medicines are.
Heavy metal contamination has been found in some products. Testing of best-selling collagen supplements detected measurable levels of arsenic, lead, mercury or cadmium in a proportion of them. To keep this in perspective, a separate study of marine collagen products found only trace amounts, with none exceeding EU safety limits at normal serving sizes (Cammilleri et al., 2024). The risk rises mainly if you take several supplement servings a day and the amounts stack up.
So here is the practical advice: choose a product that is third-party tested (look for certifications such as NSF, or Good Manufacturing Practice standards), and stick to the recommended serving. If you are pregnant, breastfeeding, taking medication or managing a health condition, check with your GP or dietitian before starting.
How much collagen should you take, and how?
If you decide to try it, here is what the research points to:
- For skin: most studies used around 2.5g to 10g a day
- For joints: hydrolysed collagen is often used in a similar range, while undenatured Type II collagen is used in much smaller doses
- For muscle and tendon support: around 15g a day, alongside resistance training
- Give it time: at least 8 to 12 weeks of daily use before you judge whether it is working
- Pair it with vitamin C: either 100mg to 200mg, or simply a vitamin C rich diet
- Choose hydrolysed collagen or peptides for the best absorption, with marine collagen absorbed particularly efficiently
So, should you take collagen? My honest take
This is the bit you came for, so here is where I land as a dietitian.
Collagen is not the miracle the marketing suggests, and it is not a scam either. The truth sits in between, and it depends entirely on what you want it for.
- For skin: I would not spend money on collagen expecting it to turn back the clock. The independent evidence is weak. Your euro is better spent on sun protection, not smoking, and a protein and vegetable rich diet.
- For joints: this is where I am most comfortable saying it may genuinely help, particularly if you have osteoarthritis or ongoing joint pain. It is worth a conversation with your GP or dietitian.
- For bone, hair and nails: there are promising early signals, especially for bone health around menopause, but the research is still building.
- For muscle: prioritise quality protein and strength training. Collagen is, at best, a supporting act.
If you do decide to try it, choose a hydrolysed collagen from a brand with third-party testing, give it a proper 8 to 12 week run, pair it with vitamin C, and be realistic about what it can do.
Most importantly, do not let a supplement distract you from the things that make the biggest difference: eating enough protein, filling your plate with colour, moving your body, protecting your skin and sleeping well. Collagen might be a small, helpful addition for some women. It is never a substitute for the basics.
Back yourself to make an informed choice here. You do not need to buy into the hype, and you do not need to dismiss it entirely either. You just need the facts, and now you have them.
Frequently asked questions
Does collagen really work? It depends on the goal. The evidence is most consistent for joint pain and osteoarthritis, promising for bone health, and modest for hair and nails. For skin, independent studies that were not funded by supplement companies have largely not found a significant effect (Myung & Park, 2025).
Is marine or bovine collagen better? Marine collagen (from fish) is mostly Type I and is absorbed particularly efficiently, which is why it features in a lot of skin research. Bovine collagen provides Type I and Type III. The best choice depends on your goal rather than one being universally superior.
Can I get collagen from food instead? Your body makes its own collagen when you give it the raw materials: enough protein (meat, fish, eggs, dairy, beans) and vitamin C (peppers, citrus, kiwi, berries). Bone broth also contains collagen. For many women, a food-first approach is the sensible starting point.
How long before I see results from collagen? Most studies run for at least 8 to 12 weeks of daily use before measuring changes, so give it that long before deciding.
Is vegan collagen real collagen? No. Collagen itself is only found in animals. So-called vegan collagen products are collagen "builders" that supply nutrients to support your own production, rather than collagen itself.
Is collagen safe to take every day? For most people it is well tolerated. The main thing to watch is product quality, so choose a third-party tested brand and stick to the recommended serving. If you are pregnant, breastfeeding, on medication or managing a health condition, check with your GP or dietitian first.
The bottom line
Collagen is one of those supplements where the marketing has run far ahead of the science. For joints and bone, there is real reason for cautious optimism. For skin, the honest answer is that the evidence does not live up to the hype. Whatever you decide, the foundations of protein, vitamin C, sun protection, movement and sleep will always do more for you than any single supplement.
